Kit: Two dumbbells per member, 4–12.5kg range (press wants lighter, row wants heavier — a mixed rack beats matched pairs), one mat each, resistance bands for the warm-up if you have them.
Shoulders Awake
Setup: Mats in two facing rows with a wide aisle — the same formation the whole session uses. Bells parked, bands out if you have them.
How it works: Two minutes raising: march, arm swings, torso rotations. Then shoulder prep: band pull-aparts ×15 (or reach-backs with squeezed shoulder blades), scap push-ups ×10 in a tall plank or against the wall, wall slides ×10, cat-cow ×6. Finish rehearsing tonight's two shapes empty-handed: eight floor-press arm patterns lying on the mat, eight hinge-and-row patterns, at the working tempo — two seconds down, squeeze, up.
What to say
- “Pull-aparts: squeeze the shoulder blades like cracking a walnut between them.”
- “Scap push-ups: arms stay straight, only the shoulder blades move — small and strange is correct.”
- “Rehearse the row hinge now: soft knees, flat back — the row is only as good as the hinge under it.”
Easier
Everything against the wall instead of the floor; halve the reps.
Harder
Scap push-ups from the floor plank; add five slow wall angels.
