Kit: Mats, one light dumbbell or kettlebell per member, a folded towel each. Nothing heavy — the spine sets the loading policy tonight.
Wake the Middle
Setup: Mats in rows with a towel on each. Draw the class's boundary line clearly before anyone moves, because this class attracts sore backs and must know its place: this is training for cranky-but-cleared backs, not treatment. Anyone in an acute flare-up, anyone with pain running below the knee, pins and needles or numbness, and anyone under one year from spinal surgery without a physio's blessing belongs with their physio first — say it kindly and keep a physio's number to hand. The working rule for everyone else: all movement tonight stays inside pain-free range, discomfort in working muscles is welcome, and any pain that shoots, tingles or travels means stop that exercise and tell me. A morning note worth giving: backs are stiffest in the first hour after waking, so anyone training early should treat every range here as a suggestion, not a target.
How it works: Start standing: gentle marching, shoulder rolls, and slow hip circles with hands on hips. Then to all fours for six unhurried cat-cows moving only through comfortable range — this is a range-finder, not a stretch contest; each person is mapping today's spine. Follow with the breathing brace: hand on belly, breathe low and wide, then a gentle tighten of the midsection like preparing for a friendly poke — hold three seconds, release fully. Five rounds. Finish standing with five unloaded hip hinges, hands sliding down the thighs, backs long.

Easier
Cat-cows become seated pelvic tilts on the edge of a chair; hinges to half range.
Harder
Add two more breathing-brace rounds with a longer five-second hold.
