Kit: 8 cones to mark 20m, 40m and 60m up the slope, 4 dumbbells or sandbags (5–10kg) for the summit circuit. Everyone in shoes with grip; walk the slope yourself first if it rained.
Flat First
Setup: On flat ground at the base of the hill. Cones already placed up the slope at 20, 40 and 60 metres — walk the line yourself first and move it off any slick or rutted ground.
How it works: Three minutes easy jog on the flat. Then hill-specific prep: calf raises slow off a kerb or flat ground ×15, ankle rocks, walking lunges ×10 each side, leg swings front-to-back holding a partner, glute bridges or standing hip drives ×10. Finish with two walk-ups to the first cone and easy walks down, feeling the footing on the way.
Common mistakes
- Skipping calf prep on hill day — that is where tomorrow's complaints come from.
What to say
- “Calves and ankles do tonight's heavy lifting — wake them properly now.”
- “Walk-ups are a recce: learn where the ground is firm before you run it.”
- “Downhill rule for the whole session: walk down the grass edge, zigzag if it is steep — the down is always recovery.”
Easier
All prep at half reps; one walk-up only.
Harder
Add ten pogo hops on the flat — stiff ankles, quiet landings.
